The Power Clean and Push Press

Over my 20 plus years of training there is one exercises I have neglected more than most. I have done countless squats, deadlifts, presses, curls, chins, dips, pushups, situps etc but I have done very little work to improve my power clean. It's a great exercise and can benefit everyone who performs it. Combining this movement with a push press creates a near perfect combination of upper and lower body exercise.

This may well be the most complete exercise for all round, full body, power and strength output in the book. Although squats and deadlifts require you to lift maximal weights with lots of muscle they don't do a few things the PC and PP does.

Why Power Clean?

1. It's a full movement. From the floor to full lockout overhead.
2. Unlike the the full clean and jerk you use more muscle power and less technique.
3. It requires very little coaching and is quite easy to learn.
4. Only the biceps and possibly the chest are not directly involved.
5. It has a great carry over to all sports from strongman to rugby to basketball.
6. Anyone can do it
7. It requires a bar and weights.
8. The power clean has a greater power output than most exercises (save perhaps the box squat?). It requires true accelerated force. Basically you have to start slow and move faster before the final explosion of force. Speed is king.

Why Push Press?

1. It requires minimal coaching. Bend the knees and return the energy to the bar with a forceful push of the legs and arms.
2. It is very natural. Often I have seen people doing push presses and calling them military presses. It's very natural to want to use some leg drive.
3. Unlike jerks the push press still requires a considerable amount of strength, especially when locking out heavy weights.
4. You're clean is usually the limiting factor. It should even up your strength. When doing a power clean and a military press, most people will be able to clean more than they can strict press. The push press equalizes this out and allows greater weights to be taken from the floor to overhead.
5. It's an athletic movement that will relate well to many sports from basketball to shot putt.
6. It is a great strength builder.

Combining the PC and PP creates a a unique exercise that requires very little equipment, minimal coaching whilst providing feedback on strength improvements, speed development and and coordinated  body movement.  Although the squat can do this with the lower body the power clean does it with the upper and lower body in synergy.

In terms of muscle used?

From the floor the hands grip the bar and the forearms tighten. The legs squeeze and initiate the lift. The back locks in tight along with the glutes and hamstrings. Half way the traps begin the shrug upwards. The abs stay tight throughout. At the top the hips push through, the calves extend the lower legs as the traps and upper back begin there final pull where the neck gets a brief workout at the rear. As the bar pulls through the arms bend but only to receive the bar in its final resting position at the clavicles. The legs re-bend slightly to absorb the weight of the barbell as the hands and wrists prepare to take the brunt of the force with elbows as high as possible forcing the bar onto the front delts.

From here the legs bend around 4-6 inches, the body stays upright to allow as much upwards force generated  by the legs to come into play. As the legs straighten up the calves continue the explosive push from the legs by raising up onto the toes. The arms (triceps) continue the push from here. The abs and lower back stay super tight  and the feet plant firmly as the weight is locked out overhead. There is no re-bend. 

Low reps or high reps?

Again the beauty of this dynamic combination is that you can do both high or low reps and reap rewards from both protocols. High reps are REALLY hard. Even sets of 5 are tough if you power clean every rep. 3 sets of 5 reps with a challenging weight (75-80% of your maximum) will get you puffing and panting, possibly a little bit wobbly and certainly seeing a few stars if you work hard enough. A hard set of 10-12 reps is great for a mental and physical challenge from time to time as well (get the sick bucket close by).
Low reps are also perfectly fine. Singles, doubles and triples will enforce good form, and allow you to really concentrate on mastering the skill of the whole exercise.

Here are some examples of a workout or three.

1. PC and PP - 1xwarm-up set of 5, 1xslightly heavier warm up set of 5. Then 3 sets of 5 reps with 75% of your one repetition maximum.
2. 1xwarm-up set of 5, 1xheavier warm-up set of 4, 1xheavier again warm-up set of 3. Then 5 sets of 2 reps in pyramid fashion. eg. 90x2, 95x2, 100x2, 95x2, 90x2.
3. Warm-up set of 5 reps. 8 progressively heavier singles or doubles working to a maximum weight. The drop the bar to 70-75% and go to failure for around 10-12 reps.

It was difficult to find any decent footage of correct PC and PP form. So instead here's a video of the amazing Serge Redding doing a clean and Olympic style press with a ridiculous 502lbs! I am sure Serge would have been able to virtually power clean that weight and he certainly could have push pressed it. You don't need to worry about the technicalities of the 'old' Olympic style press, however, you can still train like the great Serge Redding by lifting big weights from the floor to overhead with the Power Clean and Push Press.

I told Cullen I would get some more videos up as I find them.  Since he checks stuff at work, I don't think he has access to all the pages, so I gotta help him out here and post up so more Pro-Am greatness.

Quick note: I trained yesterday, tweaked my bench form for an hour and it still felt like shit and I was still weak as a 4th grader.  I am at a loss with my bench, and I guess I will just start getting into the shirt and just screw the raw work.  Learn the gear, hammer the triceps, and hope for the best.  That was my last training day of the week.  On top of everything else I am now fighting a slight cold, so I am going to give my body a rest until Sunday.  We leave for Michigan Thursday morning for the services.

Happy shoulders

The innovative Dieselcrew came up with this nifty exercise which combines a few exercises into one. It' will keep your shoulders healthy, and work those little muscles around the rotator cuff.. Use it as a warm up, a finisher, whatever, but be sure to give this one a try..

01/27/08- squats and deadlifts...training

I trained today because it is all I know how to do.  It defines me, and it is what pushes me every day.  The heavy squat bar is me, and I am it, and it is those times, those couple seconds, when I feel alive.

My wife's cousin went to a hospital in Michigan on Monday, complaining of a headache and a stiff neck.  By Tuesday he was life flighted to a larger hospital and was in and out of consciousness.  Thursday his brain swelled and he suffered 2 strokes that left him blind and paralyzed.  Friday he seemed like he was improving, his brain swelling was reducing.  Saturday his kidneys failed and he was placed on a ventilator.  Today, right after I was done training, my wife called and said he passed.  He was 37 with a beautiful 4 year boy and a new baby girl.  Before Monday he was healthy, vibrant.  My wife grew up with him, they were more brother and sister then cousins, and we saw them every August for the family reunions and spent the weekend together partying and livin'.

That is how life goes.  You never know.  If you aren't telling those you love how much they mean to you, if you aren't living your life on your terms, your playing with fire.  Your next breath, your next minute, nothing is promised.  Nothing is given to you, and the one thing that I can guarantee is that YOU WILL DIE one day.  What is important is how you live, the relationships you make, the people you touch, the path you carved.  I do know he was a great dad who was proud of his kids and loved his life.  I know he accepted me all those years back when my wife and I first got together, he never judged, and he knew if my wife was happy, that was what mattered.

I trained today because I had to clear my head, and I knew I would have a long week of taking care of my wife and her family.  My job here is simple, to be a rock.  To be the foundation that can be shook but will never crumble.  To be the person that keeps his cool, keeps his head, and helps out all I can.  That is why I trained.

-Cambered Bar box squats: 625x1 PR, missed 675 twice.

-Sumo deadlifts: 475 x5

-Rack pulls: 4 quadrupled mini bands, 315 bar weight + bands x1, 365 + bands x2, 405 + bands x miss.  This was a HOUSE in my hands.

-Glute-hams: bodyweight x10, x10, x10, x10

-Standing abs: 120 x10, x10, x10

-Standing side bends: bar off loaded on back, x8, x8, x8

Done.

Go with God my friend.  Rest in Peace, and we will see you soon...

Pros Vs. Joes

The new season started last night on Spike at 11 pm.  This is my new favorite show, and I always vote for the PROs.  Now, if you have seen it, you know that the pros take it easy on the Joes.  The Joes talk a lot of smack about how great they are, how they are going to show the Pros up, etc. but the Pros always show them why they make the millions.

Last night they had to wrestle Kurt Angle.  Yes, Kurt is involved in what many deem "fake wrestling" but keep in mind, not only is he a gold medal winner, but he, like nearly ALL pro wrestlers, is in PHENOMENAL shape.  Those guys go 300+ days a year, flying through the air, taking chairs, bouncing off the mat, etc.  They are in shape, and the ones who are in the top of their game are probably the perfect athlete and dudes you certainly would not want to fight.  They were talking smack to Kurt and about him in the locker room, but come challenge time, no one wanted to pick him.  The last 2 Joes got stuck with him, and it was UGLY.  The game was simple, 3 minutes in the ring, with rain coming down on them.  Who ever gets taken down the least won the challenge.  Even in the rain, with a wet ring and wet bodies, Kurt was slamming these guys left and right and absolutely dominating them, all the while not even breathing hard and smiling the whole time.  By the end of 3 minutes, the Joes were gassed and Kurt was still the same as he was at the start.

I am not sure what makes these dudes think they have anything on a Pro.  The difference between the guys who make millions to play a game and us is night and day.  They are the best of the best, and I love watching them hand these Joes their asses.  You think you are tough-get in the ring with Kurt Angle.  Go head to head with Rickey Williams.  Get in the Octagon with Randy Couture.  Hit a baseball thrown by John Rocker.  Try to score a touchdown on Bill Goldberg and Kevin Green.

Easing back into it all

Again I skipped a workout.. Had it all planned out, 3 times a week. Not to be yet.. Anyway, since a loooong time I felt something again, I did feel for quite some time.. A burning desire to hit the gym and put some weights on my back.. Pussyweights that is, but you gotta start somewhere..

Squats: 5x5x80kg

Clean and push press: 3x5x50kg

Seated DB press: 3x10x14kg

Incl Shrugs; 2x12x26kg

Plate raises for 2x10, cuban press for 2x12 and cable crunchies for 3x15

Light weights, but it's good because I know that I can control myself and not be like a crippled all because of the ego.. They numbers will be BACK!!

01/23/08- lower body assistance work

-Close stance squats, heels 12" apart: 405 x1, x1, x1.  Much better this week, I didn't look like a green horn in the cage!  Form was spot on, balance was there, and the weight just flew up like it was an empty bar.  I guess I needed to rewire those path ways or something.  Next week I will go up to 415.  I was going to do 5s and 3s with these but they hurt my patellar tendons something fierce, so I am going to keep them to singles to keep my knees feeling good.  It is funny, a year or so ago I couldn't squat for shit with a wide stance and I could do 500 all day with a narrow stance.  Now that I have worked the wide stance for a year, I can handle much more weight, raw and geared, with the wide stance and I can't squat for shit with the narrow stance.  Go figure.

-Hack squats: 405 x3, x3, x3.

-Straight legged abs with cable: 50 x10, 60 x10, x10

Done.  45 minutes door to door.  This is the only local gym in town and it is an absolute shit hole.  The good thing is no one ever uses the power cage so I can always get it clutter free.  The rest of the gym has bars, plates, and dumbbells laying all over the place.  No one takes care of it, no one cleans it, nothing.  I heard last week some yahoo dropped 300+ on his face benching and it smashed him good.  I am glad I go early when it is empty because if I was there in the evening with these yahoos I would get very aggravated and end up dropping a 45 onto someone on "accident".  If I get the manager spot at work and get daylight hours, maybe I can get them to give me keys to the place so I can lift at night and then clean the place up.  Things like this always amaze the hell out of me.

Cold today.  I am ready for spring, so anytime it wants to warm up is ok with me.

RIP Heath Ledger

Hollywood actor Heath Ledger has been found dead at a downtown Manhattan residence, a New York Police Department spokesman has said.

"He was found unconscious at the apartment and pronounced dead," a police spokeswoman said.

It is not yet clear how the 28-year-old Australian actor, who earned an Oscar nomination as a gay cowboy in 2005 film Brokeback Mountain, died.

Police said he had been due to have a massage at the flat.

The housekeeper went to tell him the masseuse had arrived and found him dead on Tuesday afternoon, police spokesman Paul Browne told Associated Press news agency.

Police said they did not suspect foul play in the death of the Perth-born actor.

I was fortunate enough to be working on the recent film The Dark Knight, where Heath was playing the Joker. He seemed like a personable and private man and as always put 100% into his role as Batman's nemesis. He will be missed.

We wish his family and friends our condolences.
